Progressive Overload – How to Keep Making Progress in Strength Training

If you want to get stronger or build more muscle, your training needs to become more demanding over time.

This principle is called progressive overload.

It does not mean that you need to add weight to the bar every single week. Progress can also mean performing more reps with the same weight, improving your technique, doing an appropriate amount of additional work, or achieving the same performance with less perceived effort.

What matters is that your training does not remain unchanged as your capacity improves.

What is progressive overload?

Strength training places a demand on your body. Your body adapts to that demand, which means the same training gradually becomes less challenging.

Progressive overload means increasing the training stimulus over time so that your training continues to give your body a reason to adapt.

This can happen by:

  • increasing the weight
  • performing more repetitions
  • increasing the number of working sets when appropriate
  • improving execution or range of motion
  • performing the same work with lower perceived effort
  • adjusting your training when the current stimulus is no longer sufficient

Progression therefore does not have to mean:

“More weight every workout.”

A better way to think about it is:

“More capacity over time.”


A simple example

Imagine your program says:

Incline chest press
3 sets × 8–10 reps

Your first workout looks like this:

Set Weight Reps
1 80 kg 8
2 80 kg 8
3 80 kg 8

A few workouts later, you may be able to perform:

Set Weight Reps
1 80 kg 10
2 80 kg 10
3 80 kg 10

You have not increased the weight.

But you have become stronger at the same load.

Your next progression might then be:

82.5 kg × 8–10 reps

In other words, you first increase repetitions within your target rep range and then increase the load.

This approach is often called double progression and is a simple way to manage progressive overload.


Progressive overload is about more than weight

One of the most common misconceptions is that progress only counts when the number on the bar or weight stack increases.

Several training variables can improve over time.

1. More weight

The most obvious form of progression:

80 kg × 8 → 82.5 kg × 8

You perform the same number of repetitions with a greater external load.

This is particularly relevant when your goal is to become stronger.


2. More repetitions

You can also improve without changing the weight:

80 kg × 8 → 80 kg × 9 → 80 kg × 10

That is still progression.

Once you reach the top of your planned rep range, you can increase the weight and start closer to the lower end of the range again.


3. More training volume

Progression can also involve doing more work.

For example:

2 working sets → 3 working sets

But more sets are not automatically better.

Volume should be increased for a reason. If you are already struggling to recover or your performance is declining, simply adding more sets may not be the right solution.


4. Better execution

The numbers in your training log do not always tell the whole story.

If you previously performed 100 kg with a short range of motion and a lot of momentum, and later perform the same 100 kg under better control through a greater relevant range of motion, those performances are not necessarily equivalent.

Progress should therefore always be considered together with exercise execution.


5. The same performance with more reps in reserve

Imagine:

Week 1: 100 kg × 8, and you could barely have completed another repetition.

Later:

Week 4: 100 kg × 8, and you estimate that you could have completed another two repetitions.

Your training log initially appears to show the same weight and reps.

But your capacity has improved.

This is where RIR – Reps in Reserve becomes useful.

RIR describes how many repetitions you estimate you had left when the set ended.

If 100 kg × 8 goes from approximately 0 RIR to 2 RIR, that may indicate progress even though the recorded weight and repetitions are unchanged.


Do you need to increase the weight every week?

No.

Progressive overload describes development over time. It does not require every workout to beat the previous one.

Your performance can be influenced by factors including:

  • recovery
  • sleep
  • nutrition
  • stress
  • training volume
  • training experience
  • the exercise itself

Beginners may be able to progress quickly.

As you become more experienced, improvements generally become smaller and slower.

It is therefore more useful to look at trends across several workouts than to treat one poor session as evidence that you are no longer progressing.


When should you increase the weight?

A practical approach is to use a rep range.

For example:

3 × 8–10

Keep the same load while gradually trying to improve your performance within that range.

Once you can complete the target repetitions with appropriate technique and effort, you can increase the load.

For example:

Workout 1
80 kg: 8 / 8 / 8

Workout 2
80 kg: 9 / 8 / 8

Workout 3
80 kg: 9 / 9 / 9

Workout 4
80 kg: 10 / 10 / 10

Workout 5
82.5 kg: 8 / 8 / 8

Real-world progression is rarely this perfect, but the principle is simple:

Improve performance → increase the load → build up again.


More weight is not always the answer

If you can no longer increase the weight, that does not automatically mean you need to push harder.

A plateau can have many causes.

You can ask:

Are you actually stuck?

Two poor workouts do not necessarily mean you have reached a plateau.

Look at several weeks of training.

Is your technique still comparable?

If the weight increases while your range of motion decreases and your execution gets worse, your training log may overstate your progress.

Is your training volume appropriate?

Too little work may provide an insufficient stimulus.

But more is not always better.

Are you recovering?

Progressive overload works together with recovery.

If training demands continually increase faster than you can recover from them, performance can move in the opposite direction.

Is your goal still the same?

If your primary goal is muscle growth, progress does not have to be measured only through maximal strength.

If maximal strength is your main goal, your ability to handle heavier loads becomes more important.


Progressive overload for strength and muscle growth

Progress does not necessarily look the same for every goal.

If your goal is strength

Strength is specific.

If you want to improve your ability to lift heavy weights, your training needs to include sufficiently heavy loads and the movements you want to become stronger at.

Progress may include:

  • more weight for the same reps
  • more reps with the same heavy weight
  • a higher estimated 1RM
  • better performance at a similar perceived effort

If your goal is muscle growth

Building muscle does not require you to constantly train with the heaviest possible weights.

A range of loads can stimulate muscle growth when training is sufficiently challenging and overall volume is appropriate.

Progress may therefore include:

  • more reps
  • gradually increasing load
  • appropriately increasing volume
  • better execution
  • more work at a similar level of effort

This is one reason progressive overload should not be reduced to:

“Add 2.5 kg every week.”


Use estimated 1RM to track your strength

When you train across different rep ranges, comparing performances directly can be difficult.

Is:

100 kg × 8

better than:

105 kg × 6?

An estimated 1RM can help provide context.

1RM means one-repetition maximum — the maximum weight you would be expected to lift for one repetition.

You do not need to perform an actual maximal lift to get an estimate. The weight and repetitions from a normal working set can be used to estimate your 1RM.

An estimated 1RM is not a perfect measurement, but when the same calculation method is used consistently, the trend can provide another useful signal of strength progress.


You cannot manage progress you cannot see

Progressive overload does not require a complicated spreadsheet.

But you do need some idea of what you have previously done.

If you cannot remember:

  • what weight you used
  • how many reps you performed
  • how many sets you completed
  • how your performance has changed

it becomes much harder to determine whether your training is actually moving forward.

A training log makes progress visible.

Instead of:

“I think I used around 80 kg last time.”

you can see:

Last workout: 80 kg × 10
Next target: 82.5 kg × 8–10
